What Are Macros? The Basics Without the Jargon

Macronutrients, almost always shortened to "macros", are the three categories of nutrients that supply energy (calories) to your body. Every food you eat is made up of some combination of protein, carbohydrates, and fat. Water, fiber, vitamins, and minerals are also essential, but they don't contribute significant calories, so they fall under the "micronutrient" category instead.

Here is the fundamental math: protein contains 4 calories per gram. Carbohydrates also contain 4 calories per gram. Fat contains 9 calories per gram. Alcohol, for reference, contains 7 calories per gram and has no other nutritional value, which is why it is sometimes called an "empty macro." When you see a food label listing total calories and then a breakdown of protein, carbs, and fat in grams, those three numbers are what add up to the calorie total.

Understanding macros matters because different foods with the same calorie count can produce very different results in your body. 400 calories of chicken breast (about 90g protein, 0g carbs, 8g fat) and 400 calories of white bread (about 12g protein, 80g carbs, 2g fat) are the same total energy but arrive in your body differently, they affect hunger, muscle recovery, blood sugar response, and energy levels in distinct ways. The macro composition of your diet, not just total calories, shapes most of these outcomes.

What Each Macro Does: Protein, Carbs, and Fat Explained

Protein: Protein is made of amino acids, which are the structural building blocks your body uses to build and repair tissue, including muscle. Every cell in your body contains protein. Beyond muscle building, protein is used to make enzymes, hormones, and the antibodies that make up your immune system. It also has the highest "thermic effect" of the three macros: your body burns about 20 to 30 percent of the calories in protein just to digest it, compared to 5 to 10 percent for carbs and 0 to 3 percent for fat. This is why high-protein diets tend to support fat loss even at the same total calorie intake. Protein also slows gastric emptying, which means it keeps you full longer after a meal.

Carbohydrates: Carbohydrates are your body's preferred fuel source for most activities, especially high-intensity exercise. Your muscles store carbohydrates as glycogen, which is the first fuel your body reaches for during a workout. Complex carbohydrates (oats, brown rice, sweet potatoes, beans, lentils, whole grain bread) digest slowly because of their fiber content, producing a gradual blood sugar rise and a more sustained energy level. Simple carbohydrates (white bread, white rice, fruit juice, candy) digest quickly, producing a rapid blood sugar spike followed by a faster drop. Neither is inherently "bad", context matters. A fast-digesting carb consumed right before or after a workout serves a useful purpose; the same food as a desk snack at 3pm may trigger a short energy crash.

Fat: Dietary fat is essential and often misunderstood. Fat provides the building material for cell membranes throughout your body. It is required to absorb vitamins A, D, E, and K (all fat-soluble). Fat is needed to produce many hormones. And it is the primary fuel for low-intensity, sustained activities. At 9 calories per gram, more than double protein or carbs, fat is calorie-dense, which is why high-fat foods like nuts, olive oil, and avocado need smaller portion sizes than most people assume. The relevant distinction for food quality is between unsaturated fats (olive oil, avocado, nuts, fatty fish, associated with heart health) and saturated fats (found in meat, butter, full-fat dairy, fine in moderate amounts for most people). Industrially produced trans fats are the category to genuinely minimize.

How to Calculate Your TDEE and Macro Split

TDEE stands for Total Daily Energy Expenditure, the total number of calories your body burns in a day including all activity. It is the single most important number to know if you are tracking macros, because it tells you how many calories to eat to maintain your current weight, how many to eat to lose weight, and how many to eat to gain muscle.

The most commonly used TDEE calculation is the Mifflin-St Jeor equation for Basal Metabolic Rate (BMR), the calories you burn at rest, multiplied by an activity factor. For men: BMR = (10 x weight in kg) + (6.25 x height in cm), (5 x age in years) + 5. For women: BMR = (10 x weight in kg) + (6.25 x height in cm), (5 x age in years), 161. Then multiply by an activity factor: sedentary (desk job, little exercise) = 1.2; lightly active (light exercise 1-3 days/week) = 1.375; moderately active (exercise 3-5 days/week) = 1.55; very active (hard exercise 6-7 days/week) = 1.725.

Example: a 35-year-old woman, 5'6" (167.6 cm), 145 lbs (65.9 kg), moderately active. BMR = (10 x 65.9) + (6.25 x 167.6), (5 x 35), 161 = 659 + 1047.5-175-161 = 1370.5. TDEE = 1370.5 x 1.55 = 2,124 calories/day. To lose about 1 lb per week: eat 500 fewer calories per day = 1,624 calories/day. To gain muscle: eat 250 to 300 more = 2,374 to 2,424 calories/day. These are estimates, individual metabolic variation means real outcomes take 3 to 4 weeks to calibrate.

Common Macro Splits by Goal

Once you know your calorie target, you need to decide how to split those calories across protein, carbs, and fat. Here are common starting points for different goals. These are starting frameworks, not prescriptions, your preferences, food tolerances, and actual results should guide adjustments after 3 to 4 weeks of tracking.

General health and maintenance (moderate activity, no specific body composition goal): 25 to 30% protein, 40 to 45% carbs, 25 to 30% fat. For a 2,000 calorie diet: 125 to 150g protein, 200 to 225g carbs, 56 to 67g fat. This ratio is close to general dietary guidelines and supports energy, muscle maintenance, and satiety without being restrictive on any macronutrient.

Fat loss (maintaining or building muscle while losing body fat): 30 to 35% protein, 35 to 40% carbs, 25 to 30% fat. Higher protein is the key adjustment here, it preserves muscle when you are eating fewer calories, increases satiety, and has a higher thermic effect. For a 1,600 calorie fat-loss diet: 120 to 140g protein, 140 to 160g carbs, 44 to 53g fat. A common simplified target: 1g of protein per pound of body weight, then fill remaining calories with carbs and fat at roughly 40/60 ratio.

Muscle building (eating in a calorie surplus with training): 25 to 30% protein, 45 to 50% carbs, 20 to 25% fat. Carbohydrates are more important here because they fuel workouts and support muscle glycogen recovery. Protein needs remain elevated but do not need to go higher than about 0.8 to 1g per pound of body weight, above that, the additional muscle-building benefit diminishes. For a 2,500 calorie muscle-building diet: 156 to 188g protein, 281 to 313g carbs, 56 to 69g fat.

Lower-carb approach (some people find this improves satiety and blood sugar management): 25 to 30% protein, 20 to 25% carbs, 45 to 55% fat. This is not a ketogenic diet (which typically drops carbs below 50g total per day), it just shifts the ratio toward fat as the primary non-protein energy source. For a 1,800 calorie diet: 113 to 135g protein, 90 to 113g carbs, 90 to 110g fat. This works well for people who find fat more satiating than carbs and don't rely on high-intensity exercise for performance.

Which Foods Are High in Each Macro

Most whole foods contain a mix of all three macros, but these are the primary sources for each one.

High-protein foods (with approximate protein content per 100g): chicken breast, 31g; canned tuna, 25g; eggs, 13g; Greek yogurt, 10g; cottage cheese, 11g; lentils cooked, 9g; firm tofu, 8g; black beans cooked, 9g; edamame, 11g; salmon fillet, 25g.

High-carbohydrate foods (per 100g, noting fiber where relevant): oats, 66g total carbs (10g fiber); brown rice cooked, 23g; sweet potato cooked, 20g; black beans cooked, 23g (8g fiber); whole wheat bread, 43g (6g fiber); banana, 23g (2.6g fiber); lentils cooked, 20g (8g fiber); pasta cooked, 25g (2g fiber for whole wheat).

High-fat foods (per 100g): olive oil, 100g fat; butter, 80g; almonds, 49g; avocado, 15g (but 80% of its calories come from fat); salmon, 13g (high in omega-3s); whole eggs, 11g; full-fat Greek yogurt, 5g; dark chocolate 70%, 43g.

How to Track Macros Without Obsessing

Tracking macros with a food logging app (Cronometer, MyFitnessPal, and Lose It are the main options) involves weighing your food and logging every meal. This is a genuinely useful exercise for 2 to 4 weeks because most people have no accurate intuition for how much protein, fat, or carbohydrate is in the food they eat regularly. Tracking consistently for a short period builds a mental model that then operates without the app.

The calibration phase approach: log everything accurately for 3 weeks. Weigh foods in grams, not cups and tablespoons (volume measurements are imprecise for calorie-dense foods like nuts, oils, and cheese). At the end of 3 weeks, review what you ate and check your results against your goal. If you lost weight, maintained, or gained muscle in line with your intentions, the calorie estimate was accurate. Adjust up or down by 100 to 150 calories if results diverged from the target.

After calibration, many people shift to a mental model rather than active logging, eating the same anchor meals most days (a predictable breakfast, a few reliable lunch formats) and tracking loosely by knowing the rough macro profile of the foods they eat. This is less precise but sustainable long-term. The goal of tracking is not to reach 100% precision every day forever, it is to develop an accurate internal model of what you are eating.

How to Read a Nutrition Label for Macros

US nutrition labels list serving size, calories, total fat (with saturated and trans fat sub-listed), total carbohydrate (with dietary fiber and total sugars sub-listed), and protein. To calculate what percentage of calories comes from each macro: multiply grams of protein by 4, multiply grams of carbs by 4, multiply grams of fat by 9. Add those three numbers, they should roughly equal the listed total calories (slight variation due to rounding). Divide each macro's calories by the total to get the percentage.

A 32g serving of peanut butter, for example, lists 190 calories, 7g protein, 7g carbs, 16g fat. Protein: 7 x 4 = 28 calories (15% of total). Carbs: 7 x 4 = 28 calories (15% of total). Fat: 16 x 9 = 144 calories (76% of total). Peanut butter is primarily a fat food with modest protein, useful to know if you're tracking protein carefully and have been counting it as a protein source rather than a fat source.

The fiber sub-line matters for total carbs: dietary fiber is technically a carbohydrate but is not digested and does not raise blood sugar the same way. Some people subtract fiber from total carbs to get "net carbs," which is particularly relevant for very low-carb approaches. For general macro tracking, total carbs is the standard number to log.
